Somewhere along the way, lifting culture developed a deep suspicion of cardio. You've heard the warnings: cardio "kills your gains," "eats your muscle," makes you smaller and weaker. And so a lot of otherwise strong people avoid it entirely — and end up gassed climbing a flight of stairs, with a heart and a set of lungs that don't match their impressive squat. It's a shame, because the fear is mostly overblown, and a bit of well-placed conditioning makes you a better, healthier, more capable athlete.
Let's clear it up, because both the fear-mongers and the "cardio is pointless" crowd are wrong.
Where the fear comes from (and why it's exaggerated)
There's a kernel of truth buried in the myth. If you did enormous volumes of hard endurance training — think marathon-level running, hours a day — while also trying to build maximal strength, the two would genuinely interfere with each other. This is called the "interference effect," and it's real at the extremes. But here's the thing: almost nobody reading this is anywhere near those extremes. A few sensible cardio sessions a week, done at the right intensities, interferes with your lifting so little that it's practically a rounding error — and the benefits swamp the tiny cost.
Conditioning doesn't compete with your strength. It supports it — better recovery, better work capacity, and a heart that can keep up with your ambitions.
Why lifters actually need it
Beyond just being good for your long-term health — which alone should be enough — cardio directly helps your lifting. A fitter cardiovascular system means you recover faster between sets, so you can do more quality work in a session. It means you recover better between sessions, too. And it means the general fatigue of a hard training block sits on you more lightly. Being strong and conditioned isn't a contradiction; it's just being well-rounded. The strongest, most durable athletes are almost never the ones with no gas tank.
How to do it without cannibalising your lifting
The trick is choosing the right kind and amount, and placing it sensibly. Here's a framework that works for most lifters:
- Lean on low-intensity work. Easy, conversational-pace cardio — brisk walking, easy cycling, a relaxed row — barely interferes with strength at all, aids recovery, and is easy to accumulate. Daily walks are quietly one of the best things you can do.
- Add a little higher-intensity work, sparingly. A short session or two a week of harder intervals builds real fitness fast. Keep it brief and don't schedule it right before your most important leg session.
- Separate it from your key lifts where you can. Do hard conditioning on a different day, or at least many hours apart from a heavy lower-body session, so a smoked pair of legs doesn't sabotage your squats.
You don't need much. Two or three modest sessions a week, mostly easy with a sprinkle of harder work, transforms your conditioning without denting your strength in any way you'll notice.
The eating side of the equation
One legitimate thing to watch: cardio burns extra calories, so if you're trying to build muscle and you add a lot of conditioning, you need to eat enough to cover it. The "cardio made me smaller" experience is usually just an accidental calorie deficit, not the cardio itself stealing muscle. Fuel the extra work and the muscle stays. This is a food problem masquerading as a cardio problem.
Reframing the whole thing
Here's the mindset shift worth making. Stop thinking of cardio as the enemy of your gains, and start thinking of it as part of being genuinely fit. Strength is one pillar of fitness. Cardiovascular health is another, and it's the one most closely tied to living a long, capable life. Being able to deadlift a small car is impressive; being able to do that and jog for the bus without dying is a complete athlete.
So keep lifting hard — that's the priority, and nothing here changes that. But weave in a few easy walks, a couple of short harder sessions, fuel it properly, and let go of the fear. Your gains will be fine. Your heart, your recovery, and your future self will be a lot better than fine.
